The rowing machine has become the king of fitness equipment, and the most technically butchered, for want of learning the movement that comes from the boat. The damage is twofold: poor rowing machine technique wastes exceptional benefits and manufactures lower back pain. Here is the club rower’s stroke transposed to the gym, and the five mistakes that cost the most.

The sacred sequence: legs, back, arms

The stroke is a chain that always unfolds in the same order, and rowing clubs sum it up in a formula learned in the very first session: “legs, back, arms, arms, back, legs”.

On the drive: the legs push first, and hard, because they produce 60% of the total work. The body then swings, from one o’clock to eleven o’clock, braced. Only then do the arms finish, drawing the handle to the sternum. On the recovery everything reverses: the arms extend, the body swings back, then the knees bend. One detail gives beginners away: the handle must pass over the knees before they rise, otherwise it is a collision on every stroke.

The rhythm follows the boat: the recovery lasts twice as long as the drive. You push hard, you come back calm. The opposite error, the catapult recovery, turns an endurance session into an exhausting breath hold.

The five mistakes that ruin everything

1. Pulling with the arms first: tense shoulders, power halved. The arms finish the stroke, they never start it.

2. A rounded back at the catch: lumbar pain under construction. The trunk stays braced and swings from the hips, not from the vertebrae.

3. The damper set to 10: the macho myth of the gyms. Elite rowers train between 3 and 5 on the damper: beyond that, you build a hernia, not a back.

4. Knees rising too early on the recovery, an obstacle on the path of the handle.

5. Rowing on a held breath with your eyes on the screen: breathing locks onto the movement, exhale on the drive, and the split improves on its own.

Reading the screen like a coach

Two numbers are enough. The split, your time over 500 metres, measures the pace: that is the one to watch. The rate, in strokes per minute, measures frequency. And here is the revelation that changes a beginner’s sessions: you can row powerfully at a low rate. Endurance is built at 18 to 22 strokes per minute with a steady split, intervals climb to 26 or 32. The typical 30 minute health session: 5 minutes of quiet technique, 3 blocks of 7 minutes at a steady pace with 2 minutes of recovery, then a cool down. The world reference test remains the 2000 metres, but only attempt it with three months of technique in your legs: it forgives nothing.

Choosing your machine without regrets

A word on home equipment, for those hesitating to buy: the second hand market is full of serviced club ergometers, around 400 to 700 euros for a reference machine that costs 1,100 new and will last twenty years. The criterion that counts: air resistance with an adjustable damper, the kind used by clubs and in competition. Entry level hydraulic rowers at 200 euros discourage more than they strengthen, and their truncated movement teaches nothing.

From the gym floor to the pontoon, the step too many indoor rowers miss

The ergometer is rowing’s winter, not its purpose. Clubs welcome gym rowers eagerly: the technique acquired on a machine transfers in a few sessions, and open water adds the balance, the run and the sunrises that no screen can simulate. Our article on rowing, a complete sport sets out the beginner’s path at a club, taster session included.

The body of a regular rower, indoors or on the water, demands the same vigilance. The lower back is protected by technique, the wrists and hamstrings by building volume gradually. And club practice adds its own dimension: a single scull outing in cold water carries different stakes from an air conditioned session, which is why committed rowers complete their licence with a personal accident insurance for rowing. It covers real treatment costs and assistance, from a stubborn lumbago to a November capsize, and an online quotation takes a couple of minutes. Consistency in seriousness, right down to the kit bag.

Common mistakes on the rowing machine

Mistake

Consequence

Correction

Pulling with the arms first

Loss of power, tired arms

Legs, then body, then arms

Rounded back

Lower back pain

Keep the back braced and straight

Recovery too fast

Disordered rhythm

Recovery twice as slow as the drive

Handle drawn too high

Tense shoulders

Draw to the bottom of the ribs

Footstretcher badly set

Loss of purchase

Strap at the base of the toes

Ten perfect strokes beat a thousand average ones

Tonight, at the gym or at the club: run through the sequence with no load, slowly, reciting the formula. Film yourself from the side for one minute and compare with the federation videos. The rowing machine is one of the rare pieces of equipment where technique transforms everything: your back thanks you, your split drops, and the session becomes what it promises to be, the best benefit per minute ratio in indoor sport. Then, one Saturday morning, go and see what the original version looks like on the water. You will understand why rowers smile when they talk about the run of a boat.

Run the test in any gym: out of ten people on the ergometer, eight are pulling with their arms, back rounded, damper set to maximum.
